Leading Alzheimer’s researcher shares evidence-based lifestyle habits for protecting brain health and promoting longevity
Long before “brain health” became a wellness industry buzzword, Rudolph E. Tanzi was pioneering the science behind it. The Harvard neurology professor and co-director of the Henry and Allison McCance Center for Brain Health at Massachusetts General Hospital is known for discovering three key Alzheimer’s genes.
Now, Dr. Tanzi has distilled decades of research into a practical framework anyone can follow to protect their brain and potentially slow the aging process. His approach, captured in the acronym SHIELD, represents six fundamental daily habits backed by neuroscience research.

Sleep: Your Brain’s Cleaning Cycle
As you sleep, your brain flushes out waste material. Also, microglial cells in the brain clean out a toxic protein called beta-amyloid, which can clump together and form the plaques of Alzheimer’s disease.
“Microglial cells are like scrubby bubbles,” Tanzi explains. “To get enough cleaning, you need seven or eight hours of sleep that includes dream sleep and deep sleep”.
Research supports this recommendation strongly. According to the CDC, one-third of adults don’t get the recommended seven to eight hours of sleep. Research in the December 2018 issue of Sleep found that cognitive skills — such as memory, reasoning, and problem solving — decline when people sleep fewer than seven hours per night.
Rather than fixating on sleep duration, Tanzi suggests giving yourself more time in bed, allowing natural sleep cycles to unfold without pressure.

Handle Stress: Protecting Against Brain Inflammation
When you’re stressed or worrying about the past or future, it activates a set of brain areas where you internalize emotion. Cells there may make more amyloid under stress, and this may be where Alzheimer’s plaques begin to accumulate.
Beyond amyloid production, “Stress also produces the hormone cortisol, which can kill brain cells and trigger brain inflammation, which is an even bigger killer of brain cells,” Tanzi says.
He recommends finding activities that redirect your mind during stressful moments. “Do something else that will engage your mind — like meditating, taking a walk in nature, gardening, doing a hobby you love, or just watching a documentary,” he advises.
For acute stress, Tanzi suggests repeating the mantra “I’m all right, right now” to calm anxious thoughts before they spiral.

Interact: The Social Connection
It’s okay if you like being alone. But if solitude causes stress and loneliness, it increases the risk for Alzheimer’s disease. So it’s important to stay socially active.
The good news? You don’t need an extensive social circle. “Research suggests that it helps to see one or two relatives or close friends, besides the family you see every day, at least once per month,” Tanzi notes.
Quality matters more than quantity. Focus on meaningful interactions with people you genuinely care about and who reciprocate that care, creating mentally stimulating conversations rather than superficial exchanges.

Exercise: Moving Your Body, Protecting Your Brain
Physical activity represents one of the most powerful interventions for brain health. Recent Harvard research demonstrates walking’s remarkable protective effects against cognitive decline, with even modest daily step counts showing benefits.
The average adult sits six-and-a-half hours daily, and this sedentary lifestyle damages brain health. A 2018 study in PLOS One found sitting too much is linked to changes in a section of the brain essential to memory.
The solution doesn’t require marathon training—regular movement throughout the day, whether walking, gardening, or household chores, provides significant brain protection.

Learning new things strengthens and increases the number of synapses in your brain, the connections between nerve cells storing your memories. Synapse loss correlates most with the degree of dementia. The more synapses you make, the more you have to spare.
However, simply doing crossword puzzles isn’t enough. The key is engaging in genuinely new and challenging activities. Learn a foreign language, master a musical instrument, take classes in unfamiliar subjects—activities that push your brain beyond comfortable patterns create the most robust cognitive benefits.
Diet: Feeding Your Brain and Gut
Dr. Tanzi says the best diet for the brain is the Mediterranean diet, which minimizes red meat and is rich in fiber from fruit and vegetables. A plant based diet balances the bacteria in your gut, called the “gut microbiome”.
The gut-brain connection proves crucial. A healthy gut microbiome has also been shown to reduce amyloid plaque and brain neuroinflammation, a major killer of nerve cells in the brain.
“Reducing inflammation, including brain inflammation, promotes the clearance of brain amyloid while you sleep,” Dr. Tanzi says.
Focus on vegetables, fruits, whole grains, legumes, nuts, and omega-3-rich fish while limiting processed foods, red meat, and added sugars.
Implementing SHIELD: Start Gradually
Incorporating all six habits simultaneously can feel overwhelming. Tanzi recommends a phased approach: “Focus on one habit per day, such as getting more sleep on Monday, reducing stress on Tuesday, and meeting with friends on Wednesday. Eventually, you’ll practice all of the habits every day”.
The encouraging message? “It’s never too late for them to make a difference in your cognition,” Tanzi says.
The Bigger Picture
While genetics play a role in brain health and aging, lifestyle factors exert enormous influence over cognitive trajectory. Dr. Tanzi’s research and clinical experience demonstrate that daily choices compound over time, either protecting against or accelerating cognitive decline.
These aren’t exotic interventions requiring expensive supplements or complicated protocols—they’re fundamental human activities: sleeping well, managing stress, connecting with others, moving regularly, learning continuously, and eating nutritious foods.
